The Sleep Gap: Why Recovery Is the Real Extra Time in the Knockouts
What you can learn from the top players.
In the early hours of Monday morning, England spent the final half hour with ten men hanging on for a 3-2 win over Mexico — Bellingham was out on his feet, hands on his knees as he sucked in the thin air like a haddock on a trawler deck.
A few hours later, Spain needed a 91st-minute substitute's goal to finally break down Portugal, the freshest legs on the pitch deciding it in the last minute of four gruelling knockout matches played that day.
Two matches where every player left on both pitches had covered roughly a third more ground than a normal game demands, with barely any recovery time to show for it.
Preparation is key. You don’t have to be a World Cup player to look after your body. If your pre-season is congested, some simple (free) measures will help you cope with the heat and fatigue.

But neither protects a player from what happens after the final whistle, when their nervous system is still wired at 1 am, and the next match kicks off in days, not weeks.
The knockouts don’t just add minutes. They open up a recovery problem most training programmes never plan for: sleep.
The Sleep Gap
Sleep is the most potent recovery tool a player has, and professional footballers are chronically short of it. Athletes report needing around 8.3 hours to feel fully rested; objective tracking shows they average closer to 7.0 hours. That 1.3-hour shortfall is bad enough across a normal week. In the knockouts, it gets worse.
Late kick-offs push the whole recovery window back. Add the cognitive arousal of a win-or-go-home match, then possibly 30 minutes of extra time and a shootout on top, and sleep onset can be delayed for hours. A player who has just played 120 minutes is often too wired to drop into the deep N3 sleep where muscle repair and growth hormone release actually happen — which means he needed that sleep more than anyone else on the pitch that night, and it’s the hardest it will be all tournament for him to get it.
The Melatonin Meal
In a normal week, the post-match meal is about refuelling. In the knockouts, it has a second job: cueing the brain for sleep.
1. High-GI (glycaemic index) carbohydrates — white rice, pasta, sweet potato — eaten in the evening meal produce a glucose response that supports serotonin synthesis and its conversion to melatonin, speeding up sleep onset.

2. Tart cherry concentrate — 30mL, taken alongside those carbohydrates—is rich in natural melatonin and antioxidants and has been shown to increase both total sleep time and sleep efficiency. (Or eat fresh cherries, which are in season now).
Three things to do this week
Build in a cool-down cue. A warm shower before bed triggers the thermoregulatory drop that tells the brain the contest is over. It costs nothing, and it’s the first thing to get skipped when everyone’s attention is on the next match rather than the next eight hours. (It sounds counter-intuitive, but the warm shower causes the body’s cooling system to kick in).
Control the room, not just the session. Aim for around 17°C and full darkness. Heat is one of the most common and most overlooked disruptors of sleep on the road, especially with hotel air conditioning you can’t always trust.
Get fluid timing right. Rehydrate steadily through the evening rather than loading it right before bed. A few large gulps close to lights-out fragments the deep sleep a player needs most for tissue repair.
Every team left in the World Cup tournament is now managing fatigue on a compressed schedule, and the ones who protect sleep as deliberately as they protect hamstrings will have an edge nobody notices—until it shows up in a 95th-minute sprint.
